Part 1: What Is Velocity Based Training (VBT)? And Why It’s Replacing Percent-Based Training

If you’ve ever had a day where your “planned” weights felt like a max-out… or a day where the same weights flew up like nothing, you’ve experienced the biggest flaw in traditional percentage-based training: your body isn’t a spreadsheet. Velocity Based Training (VBT) solves that by using bar speed to guide training decisions in real time.

Big idea:
VBT uses how fast the bar moves to tell you what load you should use, when to push harder, and when to shut it down—without guessing.

What “Velocity” Means in Strength Training

In VBT, velocity usually means the speed of the barbell during the concentric (lifting) phase, measured in meters per second (m/s). Instead of only tracking weight on the bar, we also track how that weight moves.

Two velocities you’ll hear about

  • Mean Velocity (MV): Average bar speed through the concentric phase. (Most useful for programming.)
  • Peak Velocity (PV): The fastest instant during the rep. (Useful, but easier to “cheat” with bounce/technique.)

What bar speed tells you

  • Readiness: Are you “on” today or fried?
  • Intensity: Is this truly heavy for you right now?
  • Fatigue: Are reps slowing down as the set goes on?
  • Quality: Are you training the intended adaptation (speed vs strength)?

Why Percent-Based Training Breaks Down in the Real World

Percent training assumes your 1RM is stable and predictable day to day. In reality, performance swings for normal reasons: sleep, stress, soreness, nutrition, travel, hydration, pain, and CNS fatigue. When you force the day’s work based on a number you hit weeks ago, one of two things usually happens:

On a “bad” day:
You grind reps that were supposed to be crisp. Technique breaks, fatigue piles up, and recovery gets wrecked.
On a “good” day:
The load is too light to create the intended stimulus, and you leave progress on the table.

What VBT Does Better: Auto-Regulation Without Guessing

VBT replaces “I think this is the right weight” with “This is moving at the speed we want.” That’s auto-regulation in one sentence.

VBT example (simple):
If your goal is speed-strength and the target zone is 0.70–1.00 m/s, you keep adjusting the bar weight until your reps live in that zone. If the bar slows below it, you’re too heavy for today’s objective.

These zones are commonly used as starting points. Exact numbers vary by lift, athlete, and device—so treat this as a practical guide, not a religion.

Note: Velocity zones can differ by exercise (squat vs bench vs deadlift) and by athlete. In later parts of this series, we’ll show how to build a personal velocity profile and use velocity loss to manage fatigue.


The Real Reason VBT Works: It Protects the Stimulus

Most lifters don’t fail because they “need more intensity.” They fail because they can’t repeat quality training long enough. VBT helps you train hard and stay consistent by protecting the stimulus of the day:

  • Speed day stays fast (instead of turning into a slow, sloppy max-effort session).
  • Strength work stays strong (instead of turning into constant grinders that crush recovery).
  • Volume stays productive (instead of mindless reps that slow down and beat you up).
